How Many Sets Per Muscle Group? Optimal Training Volume Explained
“How many sets per muscle group per week?” is one of the most asked questions in strength training. The honest answer: it depends. But there are research-backed guidelines that give you a solid starting point.
The Short Version
For most lifters:
- Maintenance: 6-8 sets per muscle group per week
- Growth: 10-20 sets per muscle group per week
- Upper limit: 20-25 sets — beyond this, injury risk rises without additional growth
Beyond about 10 sets per week, you get substantially more growth than with fewer than 5 — that’s well established. But there’s a ceiling.
MEV, MAV, and MRV — Three Concepts You Should Know
Three concepts help you dial in your volume:
Minimum Effective Volume (MEV) — The minimum to make progress. For most muscles, that’s 6-8 sets per week. Anything less, and you’re maintaining at best.
Maximum Adaptive Volume (MAV) — The sweet spot for optimal growth. This is where you get the best return on your invested effort. For most people, that’s 12-18 sets per week, depending on the muscle group and training experience. Maximum Recoverable Volume (MRV) — The most you can recover from. Exceed your MRV, and you accumulate fatigue faster than you recover. Typically 20-25+ sets per week, depending on the muscle group.
Volume by Muscle Group
Not every muscle needs the same volume. Here’s an overview based on current research:

Important: Compound exercises train multiple muscles simultaneously. 4 sets of bench press count toward chest AND triceps AND front delts. That means: You probably need less isolation work than you think.
What Counts as a Set?
Not every set counts equally. For a set to count toward your volume, it should:
- Be a working set — warm-up sets don’t count
- Be close to failure — roughly RPE 7-10 (1-3 reps in reserve)
- Be in the hypertrophy range — 5-30 reps (optimal: 6-20)
A set at 60% of your 1RM that ends after 5 reps when you could do 15 doesn’t really count as an effective hypertrophy set.
Three Common Mistakes
1. Ramping Up Too Fast
You’re doing 8 sets per week for chest, read that 20 is better, and jump straight to 20. That doesn’t work. Increase by a maximum of 2-4 sets per muscle group per mesocycle (4-6 weeks).
2. Junk Volume
20 sets at RPE 6 are less effective than 12 sets at RPE 8. Quality over quantity. If your last set feels like a warm-up, it doesn’t count.
3. Ignoring Recovery

How to Manage Your Volume in Practice
- Start at the lower end — 8-10 sets per major muscle group
- Increase slowly — add 2-4 sets every 4-6 weeks
- Track your volume — without tracking, you don’t know where you stand
- Deload regularly — reduce volume every 4-8 weeks
- Listen to your body — more isn’t always better

Most lifters have no idea how much volume they’re actually doing. They estimate, get it wrong, and wonder why they’re not progressing.
The problem: Manual volume tracking is tedious. You have to break down compound exercises, subtract warm-up sets, and add everything up per muscle group. Nobody enjoys doing that.
