How Many Sets Per Muscle Group? Optimal Training Volume Explained

How many sets does your chest need per week? Ten? Twenty? And do four sets of bench press count simultaneously as four sets for chest, triceps and front delts?

The research offers no table with an exact ideal number for every muscle. It does show a robust relationship: more sensible weekly volume leads on average to more muscle growth — with diminishing additional returns.

So the practical task is not to hit a magic number. You need a reasonable starting point and then have to check how your training responds to it.

The short version

For hypertrophy you can remember three points:

  • Fewer than 10 sets can work. Even relatively low volumes can trigger muscle growth.
  • Around 10 hard sets per muscle group per week is a good reference point. The current ACSM position names ≥10 sets per week as the range in which hypertrophy is improved on average over lower volumes.
  • More can be better, but not proportionally better. Newer dose-response analyses show effects continuing to rise at higher volumes, while the additional gain per further set gets smaller.

Which also means: 20 sets is neither a universal optimum nor a scientifically established ceiling.

If you grow on eight well-executed sets, there is no reason to jump preemptively to twenty. And if you stall at twelve, “more volume” is only one of several possible solutions.

MEV, MAV and MRV — three terms worth knowing

MEV, MAV and MRV are helpful terms, as long as you do not mistake them for exact natural constants.

Minimum effective volume (MEV) describes, in practice, the lowest amount of training that still produces progress under current conditions.

Maximum adaptive volume (MAV) is meant to describe the range in which a lot of productive work is possible without the additional fatigue dominating the benefit.

Maximum recoverable volume (MRV) denotes the individual ceiling of what you can still recover from within a given period.

The crucial part: these landmarks shift with exercise selection, proximity to failure, sleep, nutrition, training status and even with how you count a set in the first place. So there is no solid rule such as “MEV = 6–8, MAV = 12–18 and MRV = 20–25 sets”.

Volume by muscle group

An exact table of “optimal” set ranges for chest, back, biceps and calves looks practical — but it is more precise than the data allows.

A starting logic makes more sense:

Why no muscle-by-muscle ceilings? Because how you count already changes the result.

Four sets of bench press are direct work for the chest. The triceps also work hard, but not identically. A current meta-regression compared different counting methods and found adaptations were best predicted when indirect sets were counted fractionally — as half a set, for instance.

That is closer to reality than either extreme:

  • “bench press only counts for chest”
  • “bench press counts fully for chest, triceps and shoulders each”

What counts as a set?

Here too, a hard yes/no rule is too simple.

For managing volume, demanding working sets are what matter. Warm-up sets with plenty of reserve serve a different function and should not be treated the same.

How much a working set contributes to the hypertrophy stimulus depends on, among other things:

  1. which muscle is actually loaded
  2. how high the effort is
  3. which load and rep count are used
  4. how cleanly and repeatably the exercise is performed

Proximity to failure is a gradient here, not a switch. Newer meta-regression data suggests muscle growth increases on average when sets end closer to failure. But it does not follow that only RIR 0–3 “counts” and RIR 4 is suddenly worthless.

Three typical mistakes

1. Increasing too fast

You currently do eight sets of chest per week, read “10+ sets is better”, and double your volume.

That does not test whether somewhat more volume helps. It changes the program so much at once that you no longer know what caused the effect.

Better: increase deliberately and watch performance, rep quality and recovery over several weeks.

You do not need a fixed rule like “always 2–4 sets per mesocycle” for this. The smallest sensible change is usually easier to judge than a large jump.

2. Junk volume

“Junk volume” is not a scientifically well-defined threshold.

In practice the term describes work whose additional benefit has become very small relative to the fatigue it causes. That can happen because you are training too much overall. But it can also happen because the last sets of a session get noticeably worse technically, or because you are only accumulating reps that barely match the goal.

More sets are therefore only an improvement if the additional work is still productive.

3. Ignoring recovery

Volume cannot be viewed separately from the rest of your training.

Twelve hard sets from exercises with high systemic fatigue are something different from twelve more easily recovered isolation sets. Sleep, nutrition and everyday stress also change how much training you can usefully absorb.

If your performance drops across several sessions, joints are persistently irritated, or you cannot get back to your usual level despite adequate rest, it is worth looking at your total load. More on that in Recovery in strength training.

How to manage volume in practice

A robust approach looks like this:

  1. Start with a moderate volume. For hypertrophy, around 10 relevant sets per muscle group/week is a usable starting point — not a mandatory figure.
  2. Run the program long enough to see a trend. Individual good or bad sessions say little.
  3. Track performance and volume together. More sets are only interesting if your performance trend and recovery match.
  4. Change one variable at a time. That is how you can judge whether more volume actually helped.
  5. Reduce when the additional work loses its purpose. A deload can make sense, but does not have to happen automatically every four or six weeks.

This will not find you a mathematically perfect figure. It will find you a range in which your training currently works.

Why volume tracking is hard — and what helps

“15 sets of chest” sounds unambiguous until compound lifts enter the picture.

Bench press primarily hits the chest but also loads the triceps and front delts. Pull-ups train the lats and the elbow flexors. Row variations distribute the work differently again.

So the raw count of all completed sets is only so useful.

What matters is what tracking like this can and cannot do. A heatmap does not measure a biological “hypertrophy stimulus”. It is a planning model that makes direct and indirect loading more comparable. The fractional treatment of secondarily trained muscles in particular now fits the current dose-response research better than a pure all-or-nothing count.

Conclusion

The question “how many sets per muscle group?” has a better answer than “10–20” — but not a shorter one.

Around 10 relevant sets per muscle group per week is a sensible evidence-based reference point for hypertrophy. More volume can bring additional progress, though with diminishing returns and rising demands on recovery.

So what decides it is not whether you hit a table exactly.

The right volume is the lowest amount of training that reliably produces progress for you — and only as much more as genuinely brings you additional benefit.
