Training Frequency: How Often Should You Train Each Muscle Group?
“You have to train every muscle at least twice a week” sounds by now almost like a law of nature.
The current evidence is more sober.
For muscle growth, training frequency appears to be above all a tool for distributing your weekly volume. When total volume is comparable, the research shows no consistent advantage to training a muscle two, three or even more times per week.
That does not make frequency unimportant.
It just changes the question.
Not:
How often do I have to train chest?
But:
How do I distribute my chest volume so the sets stay high quality and fit into my week?
2× per week is better than 1×
That claim can no longer be held so clearly today.
An older meta-analysis from 2016 saw advantages for twice over once per week. Later analyses with more studies and a better focus on volume-equated comparisons found no clear independent hypertrophy advantage for a higher frequency.
The current 2026 ACSM position arrives at the same practical result: when total volume is equated, higher or lower frequency does not consistently influence hypertrophy.
That does not mean 1× is always just as good.
It means:
For muscle growth, frequency acts mainly indirectly, through how well you can execute your volume.
Why 2× is better
Twice a week can still be a very good default.
Suppose you want to train 12 sets of chest per week.
You could:
- do 12 sets on Monday
- or 6 on Monday and 6 on Thursday
Both contain the same weekly volume.
The second option can have practical advantages, though:
- less local fatigue within a single session
- shorter training blocks
- better technique in the later sets
- easier to combine with other muscle groups
- two opportunities to practise a movement
That is a better justification for 2× than the popular notion of two “anabolic windows” that automatically produce twice as much muscle growth.
Muscle protein synthesis does rise temporarily after strength training. But it does not follow directly that a particular weekly pattern must be superior at equal volume.
Frequency vs. volume: which counts for more?
For hypertrophy the answer is relatively clear:
Volume is the stronger lever.
The current dose-response meta-regression found a clear relationship between more weekly volume and more muscle growth — with diminishing returns.
For training frequency, by contrast, the effect on hypertrophy was compatible with negligible to very small effects.
For strength it looks somewhat different. There, higher frequency can help on top, because you:
- practise the specific movement more often
- spread heavy work across several days
- can accumulate more high-quality sets with less fatigue per session
So frequency follows the goal.
If your main goal is muscle growth, decide on a sensible weekly volume first and distribute it afterwards.
If your goal is a maximal squat, how often you perform the squat movement itself can carry more weight.
Frequency recommendations per muscle group
Rigid recommendations such as “calves 4×, quads 2×” suggest an evidence base we do not have for individual muscles.
A distribution logic makes more sense:

| low to moderate volume | 1–2× per muscle/week |
| moderate to higher volume | 2× often very practical |
| very high volume / short sessions wanted | 2–3× or more possible |
| prioritising a complex strength lift | practising it more often can help |
| muscle already loaded heavily indirectly | reduce direct extra frequency accordingly |
Compound exercises train several muscles at once.
If you bench press twice and also train the overhead press, your triceps get more than just the frequency of your direct triceps work.
Which is exactly why “how often do I do curls?” is not the same question as “how often does my biceps get a relevant training stimulus?”
How frequency determines your split
Your split should fit the week you have — not the other way round.
2-3 days per week → full body
With two or three training days, a full-body plan is often the simplest way to train all the major movement patterns regularly.
That is particularly practical for beginners, because:
- few training days are needed
- every main lift comes round regularly
- a missed session removes fewer whole muscle groups from the week
But a full-body plan is not “optimal” because every muscle has to be stimulated three times.
4 days per week → upper/lower
Upper/lower maps very cleanly onto four training days:
- upper body
- lower body
- rest
- upper body
- lower body
Which typically lands each muscle group twice in the week.
That is a strong solution organisationally, but no physiological requirement.
5-6 days per week → push/pull/legs
PPL gets particularly attractive when you want to train often and bundle fewer muscle groups per session.
On six days, PPL/PPL typically gives two exposures per muscle group.
On five days you can rotate or set emphases deliberately.

Beginners vs. advanced lifters
Beginners: two to three full-body sessions a week are often very workable, because the movements get practised regularly and little volume is needed per session.
Intermediate: frequency can be derived more from your weekly volume and your preferred exercises. For many muscle groups 2× works very well — but not because 2× is a minimum threshold.
Advanced: frequency increasingly becomes a tool for managing fatigue and specialising. A prioritised muscle group can be trained more often if that raises quality. A heavy squat variation, by contrast, can make sense less often than work you recover from more easily.
So the rule of thumb is not:
Advanced = more frequency.
But:
More frequency makes sense when it distributes the training you need more effectively.
Conclusion
Training frequency matters — just not in the way it usually gets sold.
For hypertrophy, at comparable weekly volume, the current data shows no consistent advantage for a higher frequency. Twice a week is still an excellent default for many lifters, because volume, technique and session length are easy to organise around it.
For strength, more frequent practice can be relevant on top.
So the best frequency is not automatically 2× or 3×.
It is the lowest frequency at which you can train your intended volume at high quality, recover from it, and stick to your plan reliably.
