Full Body vs. Split: Which Training Plan Fits You?
Full body or split? The research answers this question less dramatically than many training plans suggest.
When weekly training volume is comparable, full-body and split routines build similar amounts of muscle and strength on average. A 2024 meta-analysis found no relevant differences between the two forms of organisation in volume-equated programs.
That shifts the actual question:
Not: which split is physiologically superior?
But: with which arrangement do you get your training into your week reliably, with quality, and recoverably?
What a split actually changes
A training split decides only how you distribute your exercises across the week.
If you train chest, back, legs and shoulders with the same sensible total amount, that volume can be organised, for example:
- across three full-body sessions,
- across four upper/lower days,
- across six push/pull/legs sessions,
- or across several more specialised days.
The split itself is not yet a training stimulus.
Other variables remain decisive for progress:
- enough productive weekly volume,
- appropriate loads and rep ranges,
- sufficient proximity to failure,
- progressive overload,
- and a structure you can actually stick to.
The split helps you organise that work.
Frequency matters — but not the way it is often claimed
It used to be widely recommended to train every muscle group at least twice per week.
As a practical heuristic that often makes sense: spreading your weekly volume across two or more sessions lets you keep individual sessions shorter and means fewer sets for the same muscle in one go.
But “2× per week” cannot be cleanly justified as a biological requirement.
Meta-analyses show that when weekly volume is equated, higher frequency usually has no large independent effect on muscle growth. Once per week can work too, if volume, effort and progression fit.
Frequency becomes particularly useful when it helps you
- fit in more high-quality sets,
- avoid very long sessions,
- practise an exercise technically more often,
- or distribute fatigue better across sessions.
So frequency is more a tool for distributing volume than a magic growth switch.
The 4 most common splits
1. Full body (FB)
In a full-body session you train several major muscle groups in the same workout.
That does not have to mean every session contains ten exercises. Good full-body plans in particular pick only a few movements per session and spread variations across the week.
Typical: 2–4 training days per week
Frequency: often 2–4 exposures per muscle group
Strengths:
- very efficient on few training days,
- exercises can be repeated relatively often,
- a missed session does not immediately remove a whole muscle group from the week,
- volume can be spread across several small doses.
Possible drawbacks:
- many muscle groups compete for time within the same session,
- at very high weekly volume, sessions can get long,
- later exercises in a long session can suffer under general fatigue.
Who it suits: Particularly obvious at 2–3 training days, but by no means only for beginners.
Structured examples are Greyskull LP or GZCLP. Both also show that “full body” can be programmed in very different ways.
2. Upper/lower (U/L)
In the classic upper/lower split, upper- and lower-body days alternate.
A typical four-day rhythm would be:
- Monday: upper body
- Tuesday: lower body
- Thursday: upper body
- Friday: lower body
Typical: 4 training days per week
Frequency: often 2× per muscle group
Strengths:
- clear separation of upper and lower body,
- enough room for several exercises per region,
- two exposures per week are easy to organise,
- different emphases such as heavy/light or strength/volume map well.
Possible drawbacks:
- lower-body days can get very large,
- anyone who only manages three days has to rotate the order or skip training days,
- upper-body days can also get long with many pulling, pressing and arm exercises.
Who it suits: A very practical default for four training days. Programs like PHUL and PHAT use related upper/lower structures with different loading emphases.
3. Push/pull/legs (PPL)
PPL groups exercises by movement and muscle group:
- Push: chest, front/side delts, triceps
- Pull: back, rear delts, biceps
- Legs: quads, posterior chain, calves, and depending on the plan, trunk
Typical: 3 or 6 training days; 5-day hybrids are possible too
Frequency: with PPL×2, usually roughly 2× per muscle group
Strengths:
- plenty of room for several exercises per region,
- sessions feel thematically clear,
- six days can be structured very evenly,
- good for lifters who want to be in the gym often.
Possible drawbacks:
- PPL×2 requires six training days,
- a 3-day PPL typically trains each main group only once per week,
- overlaps remain: pressing exercises load chest, shoulders and triceps together, for instance.
So a 3-day PPL is not automatically “bad”. It is just a different way of distributing weekly volume. Anyone who would rather train the same muscle group more often is often better served by a 3-day full-body plan.

4. Bro split
In the classic bro split, one muscle group or region gets its own dedicated day.
For example:
- Monday: chest
- Tuesday: back
- Wednesday: shoulders
- Thursday: arms
- Friday: legs
Typical: 4–6 training days
Frequency: for many muscle groups roughly 1× per week
Strengths:
- a great deal of focus on few muscle groups per session,
- simple and predictable structure,
- lots of exercise variation possible within one session,
- can be motivating for bodybuilding-oriented lifters.
Possible drawbacks:
- a lot of volume for one muscle accumulates in a single session,
- if a day drops out, a muscle group can go almost a whole week with barely any direct work,
- very long “chest days” or “leg days” can lose quality towards the end.
But a bro split is not automatically worse for muscle growth. The research on training frequency suggests rather that frequency should be seen as a distribution variable. If weekly volume fits well and the sessions stay productive, low frequency can work too.

The table is not a ranking. It shows where each arrangement works most easily in organisational terms.
Decision aid: how many days per week can you realistically train?
Your number of training days is a good starting point — but not the only variable.
2 days
Full body is usually the obvious solution.
You can reach every major muscle group twice per week without complicating the week artificially.
An A/B full-body plan is usually simpler here than a split in which individual regions only appear every seven days or less often.
3 days
Full body is very efficient here too.
Alternatively, rotating upper/lower plans or a 3-day PPL work if you specifically prefer that structure. The difference is mainly how often you repeat each movement and muscle group.
4 days
Upper/lower is a very comfortable default.
You get two easily scheduled sessions per region without having to train six days.
Full body on four days can work too — especially if the sessions are kept short and exercise variations are distributed cleverly.
5 days
There is no single “right” structure here.
An upper/lower + PPL hybrid distributes upper and lower body well across fixed weekdays. A rolling PPL or a specialisation with an additional upper/lower day can fit as well.

6 days
PPL×2 is a simple and popular solution, because three session types repeat twice.
But six days are not an upgrade if you regularly drop sessions or train permanently exhausted as a result.
More training days are only better if they improve your training quality.
When a split genuinely becomes useful
A split does not become worthwhile at a certain training age, nor automatically past a magic number of sets.
It becomes useful when you notice your current plan running into organisational limits.
Typical signals:
- Full-body sessions regularly take longer than you realistically have.
- The last exercises suffer noticeably from fatigue.
- You want to give a muscle group more work without lengthening every session.
- You want to place certain exercises more or less often.
- Your week accommodates four, five or six shorter sessions better than three very long ones.
Here the split is a solution to a distribution problem.
That is considerably more useful than the blanket rule: “After twelve months you have to switch to a split.”
Beginners do not strictly need full body — but often benefit from it
Full-body plans are recommended to beginners for good reasons.
With a few compound lifts you can
- practise technique more often,
- track progression easily,
- and cover the whole body on few training days.
But that does not mean a beginner cannot make progress on an upper/lower plan.
For getting started, it usually matters more that the plan
- does not contain unnecessarily many exercises,
- has clear progression rules,
- repeats the most important movements regularly,
- and fits your actual weekly routine.
The split is only the packaging.
Can I change my split?
Yes.
A split is not a training system you have to commit to permanently.
When work, family, training goal or available time change, a different arrangement can become more sensible.
A change makes particular sense when your current plan no longer matches your time budget or your weekly volume.
Less helpful is switching constantly just because another split looks more interesting on social media. Then you change the structure faster than you can even judge your progression.

Conclusion
Full body and split are not opposing training philosophies.
They are different ways of organising the same weekly work.
The current research shows no relevant advantages of split over full body at comparable volume — or the other way round. Training frequency, too, is less a hard growth rule than a tool for distributing volume, technique and fatigue sensibly across the week.
As practical orientation:
- 2–3 days: full body is usually particularly efficient.
- 4 days: upper/lower is very easy to organise.
- 5 days: hybrids get interesting.
- 6 days: PPL×2 fits well organisationally.
But none of those lines is a law of nature.
The best split is the one that gets enough good work into your real week, repeatably.
