Hyrox Training Plan: Strength + Endurance Combined
Hyrox is the fastest-growing fitness competition in the world — 80+ events across 31 countries. 8 kilometers of running interspersed with 8 functional stations — it sounds like a simple concept. The training planning behind it is not.
The problem: Most Hyrox training plans online are generic weekly templates with no scientific foundation. No mention of the interference effect. No periodization. No individualization. This article takes a different approach.
What Is Hyrox?
Hyrox was founded in 2017 by Moritz Fuerste and Christian Toetzke and combines running with functional strength exercises. The competition follows a fixed format: 8 rounds, each consisting of 1 km running + one workout station.
The order is always the same. The weights vary by division (Open, Pro, Doubles, Relay).
The 8 Stations in Detail

Weights include sled weight. Wall ball target heights: Men 3.0 m, Women 2.7 m. Weights may change between seasons — check current values at hyrox.com (as of 2025/26 season).
The individual stations aren’t the problem. The problem is doing them after a 1 km run — and then running again. 8 times.
The Central Problem: The Interference Effect
This is where a well-founded Hyrox plan separates itself from generic weekly templates.
What Is the Interference Effect?
When you train strength and endurance simultaneously, two opposing adaptation processes compete within your body. This is the interference effect.
One of the first studies on this (Hickson, 1980) compared three groups: strength only, endurance only, and both. Result: The concurrent training group achieved normal strength gains for the first 7 weeks. After week 7, strength gains plateaued — and began declining. Endurance performance was unaffected.
The takeaway: Endurance training interferes with strength development. Not the other way around.
Why Does This Happen? AMPK vs. mTOR
The molecular explanation (simplified):
mTOR is the central signaling pathway for muscle growth. Strength training activates mTOR → muscle protein synthesis increases → muscles grow.
AMPK is your cells’ energy sensor. Endurance training activates AMPK → your body becomes more efficient at energy use → endurance improves.
The problem: AMPK inhibits mTOR. When you train endurance, you’re simultaneously turning down the switch for muscle growth. The more intense and frequent the endurance training, the stronger the inhibition.
What Does This Mean for Hyrox?
A meta-analysis across 21 concurrent training studies shows:
- Running causes more interference than cycling. This is relevant because Hyrox is a running-based competition.
- The more frequent the endurance training (>3×/week), the stronger the interference. Three running sessions per week is a tipping point.
- Hypertrophy and explosive power suffer more than maximal strength. You’re more likely to lose muscle mass than pure strength — but both are possible.
Update: Newer Meta-Analyses Put Things in Perspective
More recent data has refined the picture. A meta-analysis of 43 studies with 1,090 subjects shows: Concurrent training does not lead to markedly smaller strength or hypertrophy gains compared to resistance training alone. Where interference remains measurable: explosive power — jump height, sprint speed, explosiveness.
Interesting for Hyrox: The interference effect is smaller in women than in men, and stronger in untrained individuals than in trained ones. So if you already have a solid strength base, you can tolerate concurrent training better.
The bottom line: Hyrox training doesn’t make strength impossible — but it requires intelligent planning.
How to Minimize the Interference Effect
There are clear strategies:
1. Separate Your Sessions
The optimal gap between strength and endurance sessions has been studied multiple times:
- 24 hours separation = least interference
- 6 hours separation = acceptable when necessary
- Same session = maximum interference
In practice: Run in the morning, lift in the evening — or better yet: on different days.
2. Strength Before Endurance
If you must do both in the same session, train strength first. Long-term, the order makes little difference — but short-term, strength performance is better when not compromised by prior running.
3. Control Running Volume
Endurance training >3x/week markedly increases interference. For most Hyrox athletes, 2-3 targeted running sessions per week are optimal. More doesn’t help proportionally — it hurts your strength.
4. Keep Lifting Heavy
A common mistake: In Hyrox training, heavy compound exercises get replaced by light circuit training. The opposite is right:
Heavy strength training (not muscular endurance training) improves running economy — without increasing body mass. The effect is in the range of 2-8% better running economy.
Squats, deadlifts, and overhead press belong in every Hyrox plan. Not as sets of 20, but as sets of 3-5 with heavy weight.
Training Based on Your Starting Point
The biggest mistake in most Hyrox plans: They treat everyone the same. A runner who has never done a squat needs a completely different program than a strength athlete who gets winded climbing stairs.
From Runner to Hyrox Athlete
Your strength: Endurance. The 8 km of running isn’t an issue. You can reduce your running volume without losing performance.
Your deficit: Strength. Sled push, farmers carry, and weighted lunges will be your weak points.
Strategy:
- Reduce running to 2 sessions/week (1× long/easy, 1× intervals)
- Add 3 strength sessions/week focusing on compound lifts
- Focus on: squats, deadlifts, overhead press, rows
- Progressive overload is your friend — increase systematically
- Station-specific training 1×/week (sled, wall balls, farmers carry)
From Strength Athlete to Hyrox Athlete
Your strength: The stations. Sled push at 152 kg? Farmers carry at 2×24 kg? No problem.
Your deficit: Endurance. 8 km of running — and still performing between runs. Your cardiovascular system is the limiting factor.
Strategy:
- Build up to 3 running sessions/week (1× long/easy, 1× tempo, 1× intervals)
- Reduce strength training to 2 sessions/week — but keep it heavy
- Don’t fall into the “light weights, high reps” trap
- Keep an eye on your strength numbers — if your squat keeps dropping week after week, your running volume is too high
- Integrate station-specific training into running sessions (brick workouts)
From Beginner to Hyrox Athlete
Your starting point: Neither particularly strong nor endurance-fit. This isn’t a disadvantage — you have the greatest potential for improvement.
Strategy:
- Build a base first: 4 weeks of full-body strength (3×/week) + easy running (2×/week)
- Then specialize: 8 weeks of Hyrox-specific training (see block periodization below)
- Focus on consistency over intensity
- Full-body training works perfectly for the base phase
Block Periodization: The 12-Week Plan
Generic Hyrox plans share a common flaw: They’re identical for 8-12 weeks straight. Same thing every week. This ignores a fundamental principle of training science: periodization.
Block periodization — concentrating on fewer training goals per phase — is superior for athletes with multiple performance demands. That describes Hyrox perfectly.
Phase 1: Accumulation (Weeks 1-4)
Goal: Build aerobic base, develop general strength and hypertrophy.

Goal: Develop maximal strength, improve running pace, station-specific training.

Strength Benchmarks: How Strong Do You Actually Need to Be?
The following values come from the Hyrox community and coaches — not from studies. They still provide a useful reference for competitive Open division performance:

Important: These benchmarks are reference values from the community, not scientifically validated thresholds.
The sled push at 152 kg requires substantial horizontal force. If your squat is below bodyweight, you’ll struggle at this station.
Running Performance: Why the Kilometers Between Stations Matter Most
A mistake many Hyrox newcomers make: They focus on the stations and neglect the running. The data shows the opposite.
Running accounts for 50-65% of total race time. For most Open division participants, the difference between a good and a bad placement is primarily running speed — not station times.
This doesn’t mean stations don’t matter. It means: If you train 5 hours per week, at least 2-3 of those should be running.
At the same time, there’s a paradox: Strength training improves your running performance. Heavy strength training (not light circuit training) improves running economy markedly — by 2-8%.
The mechanism: Stronger legs produce more force per stride → you need less energy per kilometer → you run more efficiently. Stronger tendons store and return energy better → less energy loss at each ground contact.
Heavy squats don’t make you slower — they make you more efficient.
Keeping the Interference Effect in Check
When you run 3x per week and lift 2-3x, your strength performance will fluctuate — that’s normal with concurrent training. The key question: Is your strength stagnating over weeks, or is it just daily variation?
Simple rule: If your main lifts (squat, bench) haven’t gone up or are declining over 3+ weeks despite good sleep and nutrition — your running volume is probably too high. Reduce it and observe.
Conclusion
Hyrox training is concurrent training — and concurrent training requires planning. The interference effect is real, running interferes with strength more than cycling, and most generic training plans ignore this.
The solution: separate sessions, maintain heavy strength training, periodize in blocks. Nothing more, nothing less.
