Periodization Explained: Linear, DUP & Block Models

Periodization quickly sounds like annual plans, percentage tables and complicated blocks.

In fact it answers only one question to begin with:

Which training variables do you change — and in what order?

That can be very simple. You train a few weeks with more volume, then heavier and more specifically. Or you distribute heavy, medium and lighter days within the same week.

The only important thing is not to confuse periodization with progression. A program can be progressive without being heavily periodized. And a periodized plan achieves little if the loading does not match how your performance is actually developing over the long run.

What is periodization? (And when do you need it?)

Progression describes your training demand developing over the long run.

Periodization describes how you organise those demands over time.

That is an important difference.

A beginner can train the same scheme every week, for instance, and add 2.5 kg on success. That is clear progression but only minimal periodization. The underlying principle is explained in the guide to progressive overload.

A powerlifter, by contrast, can move across twelve weeks from high volume to increasingly competition-specific, heavier sets. That is far more heavily periodized.

The current research argues for a sober assessment: at comparable training volume, periodized training shows a small average advantage for 1RM strength, while for hypertrophy no consistent additional benefit is demonstrable. The 2026 ACSM position stand likewise concludes across 137 reviews that periodization does not consistently improve training adaptations.

That does not make periodization superfluous.

Its value lies above all in organisation:

  • managing fatigue over longer periods
  • prioritising different goals in sequence
  • aiming training increasingly specifically at a competition
  • distributing heavy and lighter loading sensibly

So a plateau can be a reason to change the structure. But it is not automatically proof that you are “missing periodization”.

A deload is not necessarily a form of periodization in its own right either, but first of all a planned reduction in loading.

The time units

Training literature commonly uses three planning levels:

  • microcycle: a short recurring section, often roughly a week
  • mesocycle: several microcycles with a shared emphasis, frequently a few weeks
  • macrocycle: the longer overall plan, a season or a complete competition preparation, for instance

Those terms are useful, but they are not laws of nature. A microcycle does not have to be exactly seven days, and a mesocycle does not have to be four weeks.

Linear periodization

In linear periodization, volume and intensity change in a clear direction across several weeks.

A classic example:

Phase 1 – more volume: 3–4×8–12 at moderate loads, guided by your 1RM where useful

Phase 2 – strength focus: 3–5×4–6 at higher loads

Phase 3 – peaking: few, very heavy reps with falling total volume

The basic idea is logical: the closer a competition gets, the more specific the training becomes.

A powerlifter does not have to complete as many sets of ten as possible on competition day. They have to produce heavy single reps in the squat, bench press and deadlift. So the preparation shifts in that direction.

Who is it for?

Linear periodization is particularly easy to understand when:

  • you are working towards a fixed test or competition date,
  • you want to train several weeks with a clear emphasis,
  • or you prefer a simple structure that is easy to plan ahead.

It is not restricted to a particular training age.

Limitation

The common criticism is that qualities from an earlier phase “get lost” as soon as the focus shifts.

That is too absolute.

You do not have to remove a quality from your training completely just because another emphasis has become more important. Modern linear models often keep part of the previous work while the weighting shifts.

The real risk lies more in planning that is too rigid: if your plan fixes every weight exactly twelve weeks in advance while your real performance takes a different course, the structure needs room to adapt.

Daily undulating periodization (DUP)

In daily undulating periodization, loading and rep range change within a short period — frequently within the same week.

A simple example for the same movement:

  • Monday: 3×8
  • Wednesday: 4×5
  • Friday: 5×3

So instead of doing four weeks of “hypertrophy” followed by four weeks of “strength”, you distribute different loading profiles in parallel.

Why DUP can work well

DUP has a practical advantage: you do not have to force the same stimulus on every training day.

A heavy day can aim more at high loads and technique under load. A moderate day accumulates more volume. A lighter day can allow additional reps without producing the same fatigue.

The evidence is less clear-cut than one famous comparison suggests.

Rhea et al. (2002) found clear advantages for DUP over linear periodization in a small 12-week comparison. The larger meta-analysis by Moesgaard et al. (2022) also found a small advantage for undulating models in 1RM strength at volume-equated training — particularly in trained people — but no difference in hypertrophy. A newer meta-analysis from 2026 found linear and undulating models broadly comparable overall on athletic and body-composition outcomes.

So the right conclusion is not:

DUP is better in principle.

But:

Undulating structures are a good way to organise different loading demands simultaneously, and they can have advantages for maximal strength in trained lifters.

Who is it for?

DUP suits you particularly well when you:

  • train a movement several times a week,
  • want to develop strength and training volume in parallel,
  • or want to vary your loading within the week deliberately.

Programs such as PHUL and PHAT likewise use different loading emphases within a training week, even if they do not have to fit every definition of DUP perfectly.

A practical example

The progression can run separately within each day — through reps, load or RPE, for instance.

Block periodization

Block periodization sets stronger priorities across several weeks.

A simplified strength-sport example:

Accumulation: more volume, a broader exercise selection

Intensification / transmutation: less volume, higher loads, more specificity

Realisation / peaking: very specific heavy work, reducing fatigue

The terms come from more complex sport-science models. In the gym they get used more loosely.

Why block periodization can work

The advantage is above all a programming one:

You are not trying to develop every training quality maximally at once.

Instead, one quality gets more attention temporarily while others are maintained at an adequate level.

That can make a lot of sense in competitive sport. A powerlifter can build muscle and work capacity first and shift increasingly specifically towards heavy singles later. A hybrid athlete can weight certain phases more towards endurance or strength.

In Hyrox or other concurrent training, that emphasis can help distribute very high demands sensibly over time.

Who is it for?

Block periodization is particularly attractive when:

  • several goals compete with one another,
  • a clear competition date exists,
  • or you are advanced enough that small changes in specificity and fatigue become relevant.

Limitation

Block periodization is not automatically scientifically superior to linear or undulating models.

Direct evidence comparing specific block models with other approaches is limited and highly sport-dependent. Its value lies above all in planning priorities and specificity cleanly.

For someone who simply wants to get stronger and more muscular, an uncomplicated DUP plan, or even a consistently progressive one, can be entirely enough.

Autoregulated periodization (RPE-based)

RPE autoregulation often gets listed as a periodization model of its own.

Strictly speaking it is more a method of managing loading that you can combine with various periodization models.

Instead of rigidly prescribing 82 % of your old 1RM for today, you can specify, for instance:

3×5 @ RPE 8

The target stays the same, while the actual weight adapts to how you are performing that day.

Why RPE works

Your capacity fluctuates from day to day. Sleep, stress, nutrition and previous loading change how heavy a fixed load actually is today.

Autoregulation tries to represent that fluctuation in how the loading is managed.

Meta-analyses show that autoregulated methods are at least competitive for maximal strength and can have advantages over purely fixed percentage prescriptions. That does not mean percentage training is bad — only that a variable steering signal can be useful in experienced lifters.

Who is it for?

Autoregulation is particularly sensible when:

  • your day-to-day form fluctuates a lot,
  • you can rate your effort reliably,
  • or your plan already works with heavy, light and medium days.

Beginners can learn RPE too. Research does show, though, that RIR estimates get more reliable closer to failure; perfect “built-in” accuracy purely through years of training is not guaranteed.

The table deliberately shows no “levels”, because training age alone does not decide which model makes sense.

Which model suits you?

If you are still progressing from week to week on a simple rule, you need no complicated periodization.

Double progression explained

If you train the same main lift several times a week and want to use different loading ranges in parallel, DUP is very practical.

If you are training towards a fixed date, a linear or block-like structure gets more interesting, because specificity and fatigue have to be planned in time.

If your everyday life fluctuates a lot, you can supplement almost any of these models with RPE autoregulation.

And if muscle growth is your main goal, an important qualification applies: the choice between linear, DUP or block is probably less decisive than sufficient volume, suitable exercise selection, proximity to failure and long-term progression.

Combinations with endurance training do not have to be unnecessarily complicated either.

Conclusion

Periodization is not a compulsory subject every lifter has to pass after six months.

It is a tool for ordering training over time.

The most important points:

  • Progression and periodization are not the same thing.
  • At comparable volume, periodized programs show a small advantage for 1RM strength, but not reliably for hypertrophy.
  • DUP is not generally better than linear. Undulating models can be very sensible for trained people and frequently trained lifts.
  • Block periodization is particularly useful when priorities and competition specificity have to shift across several phases.
  • RPE is a method of managing loading that combines with the other models.
  • The more precisely you have to peak on a date, the more valuable a deliberately planned time structure becomes.

For general strength and muscle training, though, something far less spectacular is often enough:

a good program, a clear progression rule, and enough flexibility to adjust the loading when reality does not follow the plan exactly.
