Nutrition for Muscle Growth: What Research Actually Says
You train hard, sleep enough — but nutrition? “Eat more protein” is everywhere. But how much is enough? Do you need a caloric surplus? And what about supplements?
Here’s what research actually shows — no supplement bias, no marketing.
Calories: Surplus vs. Recomposition
Building muscle requires energy. But how much?
Caloric surplus: 200-500 kcal above your maintenance. This is the fastest way to build muscle mass. The downside: you’ll also gain some fat. A moderate surplus of ~300 kcal minimizes fat gain while maximizing muscle growth.
Recomposition: Building muscle while losing fat — possible, but slower. Works best for:
- Beginners (first 6-12 months)
- Overweight lifters
- Returning lifters after a training break
What this means: If you’re already lean and want maximum muscle growth, eat in a slight surplus. If you want to lose fat simultaneously and aren’t advanced yet, recomposition works — it just takes longer. One underrated lever for energy balance: daily step count and NEAT can account for several hundred additional calories burned per day without any formal cardio.
Protein: 1.6-2.2g/kg Is Enough
This is the most important number in sports nutrition. The largest meta-analysis on the topic evaluated 49 studies with 1,863 participants and reached a clear conclusion:
1.6g protein per kilogram of bodyweight per day is the point where more protein provides no additional muscle growth. The upper limit with safety margin: 2.2g/kg.

Why do you hear “3g/kg” everywhere? Because supplement companies sell protein powder. More protein = more powder = more revenue. Research says: 1.6g is sufficient, 2.2g is the upper bound with buffer.

Protein Timing: Less Important Than Total Amount
“Anabolic window”, “30 minutes post-workout” — timing is far less important than total daily intake.
What’s true:
- Total daily protein intake is the most important factor
- 3-5 meals with ~0.4g/kg protein each is a good framework
- A meal within ~2 hours after training is sensible (but not mandatory)
What’s exaggerated:
- The “anabolic window” of 30 minutes is a myth
- It doesn’t matter whether you drink your shake in the gym or 2 hours later
- Casein before sleep has a minimally measurable effect — but not one you’ll see in the mirror
Practical takeaway: Eat protein regularly throughout the day. 3-4 meals with 30-40g protein each is a simple system. More complexity provides no measurable advantage.
Carbohydrates: Training Fuel, Not Optional
Carbs have a bad reputation in the fitness world — undeservedly. For strength training, they’re essential:
Glycogen is the primary energy store for high-intensity training. Without sufficient carbs, your training performance suffers — and with it, your muscle growth.
Recommendation: 3-6g carbohydrates per kilogram per day, depending on training volume.

Sources: Rice, potatoes, oats, whole grain bread, fruit. The exact source matters less than the amount.
Fat: Minimum for Hormones
Fat isn’t the enemy — but you need less than you think. Minimum: 0.8-1g per kilogram bodyweight.
Why a minimum? Fat is essential for hormone production (testosterone, estrogen). Too little fat = poor hormone levels = worse recovery and muscle growth.
Practically: At 80kg bodyweight, that’s 64-80g fat per day. You get that from:
- 2 eggs, some olive oil, a handful of nuts, fatty fish 2x/week
Fat is the most flexible macronutrient — as long as you meet the minimum, the rest doesn’t matter much.
Supplements: What Works and What Doesn’t
Here’s the honest truth:
Works (strong evidence)
Creatine Monohydrate: The most well-researched supplement ever. 3-5g daily, ongoing. Increases strength by ~5-10%, slightly accelerates muscle growth. Safe, cheap, no loading phase necessary. Caffeine: 3-6mg/kg bodyweight 30-60 minutes before training. Improves strength, endurance, and focus. Caution: tolerance builds up.
Protein Powder: Not a magic supplement — it’s just protein. Useful if you struggle to meet your daily needs through regular food. Whey, casein, plant-based — the source barely matters.
Probably doesn’t work
- BCAAs: If you eat enough protein, BCAAs are redundant. Money better spent on real food
- Testosterone Boosters: No study shows a relevant effect. Save your money
- Fat Burners: The effect is minimal (30-50 kcal/day). Unnecessary stimulants
- Glutamine: No effect on muscle growth in healthy people with adequate protein
Unnecessary but not harmful
- Multivitamin: Useful with a restricted diet, but no performance booster
- Omega-3: Good for general health, but no direct muscle-building effect
- Vitamin D: Useful in winter in Northern Europe (deficiency is common), but not a training booster
Practical Nutrition Framework
No recipes, just a system:
Step 1: Calculate your calorie needs (maintenance + 300 kcal for building, or maintenance - 300 kcal for fat loss).
Step 2: Set protein: 2g/kg bodyweight.
Step 3: Set fat: 1g/kg bodyweight.
Step 4: The rest goes to carbohydrates.
Example for 80kg, muscle building:
- Calories: ~2800 kcal (2500 maintenance + 300)
- Protein: 160g (640 kcal)
- Fat: 80g (720 kcal)
- Carbohydrates: 360g (1440 kcal)
You don’t need to hit these numbers exactly. ±10% deviation is irrelevant. Consistency over weeks matters more than perfection on any single day.

- Supplements: Creatine (yes), caffeine (optional), the rest is marketing
