Nutrition for Muscle Growth: What You Actually Need
Nutrition for muscle growth comes down to four questions:
- Are you getting enough energy?
- Are you getting enough protein?
- Is there still room for carbs and fat?
- Can you keep this up for months?
Everything else is fine-tuning.
You do not need six meals a day, a surplus of exactly 327 kcal, or a supplement stack.
You need a way of eating that supports your training and is not so complicated that you abandon it after three weeks.
Calories: how big should the surplus be?
A surplus of 200–500 kcal a day is the usual recommendation for building muscle.
As a rough starting point, that can work.
As a scientifically established optimum, the number is far too precise.
What we do know
Building muscle costs energy.
A calorie surplus creates favourable conditions for it, and it is a sensible approach particularly for lean people who already train.
But that does not mean:
The bigger the surplus, the faster muscle grows.
A study by Helms and colleagues compared maintenance calories with a planned surplus of roughly 5 % and 15 % in resistance-trained people.
The study was small — only 17 participants remained at the end — but the pattern was interesting:
Gaining faster led far more reliably to greater skinfold thickness, and to fat gain, than to more muscle growth.
The authors therefore recommended conservative surpluses, adjusted to training status.
Practical recommendation
For many lifters, starting at roughly 5–10 % above maintenance makes more sense than jumping straight to +500 kcal.
Then you watch:
- body weight across several weeks
- training performance
- how measurements and photos develop
- your body fat trend, if you track it
Anyone still relatively new to training can gain faster than a far more advanced lifter without all of that extra weight having to be fat.
The more advanced you are, the more conservative the rate should normally get.
Recomposition: can you build muscle and lose fat?
Yes.
But not equally easily for everyone.
Recomposition is particularly plausible in:
- beginners
- people returning after a break
- people with a higher body fat percentage
- people whose training so far has been well below their potential
Trained people can also lose fat and build muscle at the same time under certain conditions.
The more advanced and the leaner you are, the smaller that room normally gets.
If your main goal is maximum muscle growth, a small surplus is usually the simpler strategy.
If your main goal is fat loss, energy balance takes priority. NEAT — everyday movement — affects how much you burn more than most people notice day to day.
Protein: 1.6–2.2 g/kg as a sensible range
The well-known meta-analysis by Morton and colleagues found an average breakpoint at roughly 1.6 g of protein per kg of body weight per day.
The upper confidence limit sat at around 2.2 g/kg.
That is not a magic range, but it is a very usable practical framework.

For many people, 2.0 g/kg is simply convenient: easy to calculate, with a little buffer built in.
Why 1.6 g/kg is not a hard limit, and when more can make sense:
Protein needs in detail: why 1.6g/kg is enough
Protein timing: a refinement, not a countdown
The daily total matters more than whether your shake arrives 20 or 80 minutes after training.
Timing is not completely meaningless, though.
A sensible framework:
- several protein-rich meals across the day
- roughly 0.3–0.5 g/kg of protein per meal as a practical order of magnitude
- a protein meal within a few hours before or after training
If you ate shortly before training, there is little time pressure afterwards.
If you train after a long fasting period, on the other hand, a protein serving soon after makes more sense.
That is a question of priorities, not a magic window.
Carbs: important training fuel, but not “essential”
This is where the common rule of thumb needs a clear correction.
Physiologically, carbohydrates are not an essential nutrient in the same sense that essential amino acids or fatty acids are.
And your strength training does not automatically collapse the moment you eat less than 3 g/kg.
A 2022 systematic review found that in fed people, for normal strength sessions up to roughly ten sets per muscle group, extra carbohydrate frequently produced no clear performance advantage.
Benefits showed up more often:
- after a longer fast
- in very high-volume sessions
- with heavy glycogen depletion
- with several sessions in a short space of time
That is the more useful way to frame it.
How many carbs should you eat?
There is no universal number.
In a building phase, this often works:
Set protein → set fat in a moderate range → cover the remaining calories mostly with carbohydrate.
For active strength athletes, that often lands at roughly 3–5 g/kg a day.
But that is a consequence of your energy needs and training volume, not a minimum for muscle growth.
If you train well on fewer carbs and get enough calories and protein, that is not automatically worse.
Fat: eat enough, but do not build a hormone myth out of it
“At least 1 g/kg of fat, or testosterone crashes” is too rigid as well.
Nutrition guidelines commonly put total fat at roughly 20–35 % of daily energy.
Bodybuilding reviews sometimes use broader body-weight-based ranges such as 0.5–1.5 g/kg.
A 2025 meta-analysis found no significant differences in various sex hormones between low-fat and high-fat diets in adults, though the evidence was limited.
So the practical recommendation is simpler:
- do not eat extremely low fat
- cover your essential fatty acids
- keep enough calories free for protein and carbohydrate
- pick a split you actually enjoy eating
For many people, 20–35 % of calories from fat lands in a good everyday spot.
Supplements: priorities, not “works / does not work”
Supplements make the most sense when you sort them by the job they do.
Creatine monohydrate: a direct addition to strength training
Creatine has the strongest evidence for extra strength and fat-free mass gains alongside strength training.
Using it is simple:
3–5 g daily.

Caffeine: more capacity in the moment
Caffeine can affect strength endurance, alertness and perceived effort.
Typical ergogenic doses sit at roughly 3–6 mg/kg, though lower doses are already enough for some people.
More is not automatically better.
If caffeine worsens your sleep, the net effect on your training can turn negative.
Protein powder: food in powdered form
Whey, casein or plant blends are not a muscle-building hack.
They are convenient when normal food leaves you short on protein.
That is a legitimate benefit.
Just not a magic one.
Beta-alanine, citrulline and the rest
A few other supplements have evidence for particular performance endpoints.
Beta-alanine, for example, is mainly interesting for longer-lasting high-intensity efforts. Citrulline shows small acute effects on rep performance depending on the study.
For ordinary muscle growth, these effects matter far less than creatine, caffeine and a diet that fits.
BCAAs and “test boosters”
If you eat enough complete protein, you normally do not need BCAAs on top.
For “testosterone boosters”, the evidence for relevant muscle or strength gains in healthy men is weak.
The sensible order stays:
Training → calories → protein → sleep → then supplements.
A practical nutrition framework
You do not need a perfect macro calculator.
Step 1: set calories
If you want to build, start with a small surplus of roughly 5–10 %, for example.
If weight climbs faster than you wanted and the measurements are mainly growing at the waist, pull it back.
Step 2: set protein
1.6–2.2 g/kg of body weight.
A simple default is 2.0 g/kg.
Step 3: keep fat moderate
Roughly 20–35 % of calories, for instance.
Step 4: the rest from carbs
That keeps carbohydrate flexible and lets it adjust automatically to your energy needs.
An example at 80 kg body weight
Say your chosen calorie target is 2,800 kcal.
One possible starting point:
- protein: 160 g = 640 kcal
- fat: 75 g = 675 kcal
- left for carbohydrate: about 371 g = 1,485 kcal
That is an example.
Not the optimal split for every 80-kg lifter.
If you would rather eat 300 g of carbohydrate with a bit more fat and you train just as well, that is equally plausible.
How to tell whether your build is working
The meal plan is not the goal.
Progress is the goal.
Watch these across several weeks:
- is your body weight rising slowly?
- is your training performance improving?
- are the measurements you care about growing?
- is your waist growing noticeably faster than the rest?
- do you feel capable in training?
- can you stick to the diet without constant hunger or force?
A single weigh-in day says very little.
A trend across four to eight weeks is considerably more informative.

Nutrition for muscle growth needs no perfect macro formula.
The decisions that matter are:
- Calories: a small, controlled surplus rather than gaining as fast as possible
- Protein: roughly 1.6–2.2 g/kg
- Carbs: adjusted to training volume, calories and preference
- Fat: moderate rather than extremely low
- Supplements: creatine worthwhile, caffeine optional, the rest as needed
The best diet is not the one with the most rules.
It is the one that supports your training, delivers enough protein and energy, and can be sustained long enough for muscle growth to get any time at all.
