PHUL vs PHAT: Structure, Differences, and Which to Run
If you want to get stronger and visibly build muscle at the same time, you do not have to choose between “strength training” and “hypertrophy”. After a simple LP like GZCLP in particular, that combination becomes interesting for many. PHUL and PHAT build on exactly this idea: the same muscle groups get different loading within one week.
But the interesting part is not the DUP label. What matters is how the programs actually distribute heavy work, volume and recovery — and what the research genuinely lets us conclude from that.
The principle: daily undulating periodization (DUP)
In classic linear periodization, the training emphasis changes across longer blocks. One phase might emphasise more reps and more moderate loads, the next heavier work and lower rep counts.
Undulating periodization changes those variables more often. In a PHUL-style setup, the same muscle group might be trained with heavier sets early in the week and with more moderate rep ranges a few days later.
The term DUP gets used very loosely in fitness. So PHUL is best understood as an undulating weekly structure with power and hypertrophy days — not as proof that every detail of the program is scientifically “optimal”.
Why DUP works
The sensible core is variation: you do not have to train every session with the same load, the same reps and the same goal.
But that does not mean DUP automatically delivers twice the results. The much-cited Rhea study from 2002 was small and cannot be used as a general percentage figure for every lifter. Larger meta-analyses paint a more sober picture: undulating periodization can have advantages over linear periodization for 1RM strength, especially in already-trained lifters. For muscle growth, linear and undulating models show very similar results at comparable volume.
In practice, DUP is therefore above all a good organisational tool: heavy work stays in the program without every session having to be heavy.
PHUL: Power Hypertrophy Upper Lower
PHUL was published by Brandon Campbell and presented in 2013 on Muscle & Strength as a four-day-per-week upper/lower plan. The structure separates two power days from two hypertrophy days.
Important: the original is not a pure “3–5 reps vs. 8–12 reps” scheme. On the power days too, some assistance exercises deliberately sit in the mid rep range.

The table shows the emphasis, not every individual exercise. In the original, rep ranges run roughly from 3 to 15 reps depending on the movement.

This is exactly where the plan’s logic shows: only the most important pressing and pulling movements are genuinely trained at low reps. The rest adds volume without turning the whole day into max-strength work.

The hypertrophy day does not abandon large movements. It only shifts load, rep count and exercise selection so that more reps and more local volume become possible.
PHUL advantages
- Four training days are enough to load upper and lower body twice each.
- Heavy compound lifts stay in, even though muscle growth is a central goal.
- Volume can be distributed well instead of stacking everything for one muscle group into a single session.
- Exercises are partly interchangeable; Campbell himself allows suitable substitutions, while the main movements should stay as stable as possible.
The 2× frequency is not a magic hypertrophy bonus, though. Newer analyses show: when weekly volume is equal, training frequency alone appears to have only a small or even negligible independent effect on muscle growth. Two sessions can still be very practical, because they make it easier to distribute a higher volume across the week.
PHAT: Power Hypertrophy Adaptive Training
PHAT pursues the same broad idea but is not “PHUL with one more day”. Layne Norton combines two heavy power days with three considerably larger hypertrophy days and additionally uses speed work there.

Norton describes PHAT as a hybrid of powerlifting and bodybuilding training. His reasoning is pragmatic: heavy work should build strength, while the hypertrophy days deliver more volume in higher rep ranges.
The original is explicitly intended for lifters who can adapt to higher frequency and higher volume. Norton even recommends cutting individual assistance exercises at the start rather than immediately taking on the full example program.

The power days typically work at 3–5 reps on the main movements. On the hypertrophy days, many exercises sit in the range of 8–20 reps.
The speed element
On the hypertrophy days, PHAT opens with explosive sets of a movement that was trained heavy on the power day. Norton names 6–8 sets of 3 reps at roughly 65–70 % of the normal 3–5RM weight with short rest periods as a starting point.
The prescription is not “as fatiguing as possible” but as explosive as possible. When the concentric phase gets visibly slow, the weight is too heavy for this purpose.
Explosive reps can be relevant for rate of force development and movement speed. But it does not automatically follow that they produce more muscle growth. In the PHAT context, the speed sets are better understood as an additional strength/speed stimulus before the actual hypertrophy volume begins.

Two corrections matter here: PHUL is not merely an anonymous community template but was published by Brandon Campbell. And the time figures are no guarantee — Muscle & Strength itself names 45–60 minutes for PHUL, while PHAT can run considerably longer depending on exercise selection.
Scientific assessment
Neither program has been tested as a complete system against modern alternatives in large controlled trials. So a scientific assessment can only judge the building blocks: volume, frequency, load ranges and periodization.
Volume: consistent with the evidence
“12–20 sets per muscle group” sounds precise but is not a universal target zone. The more recent dose-response literature suggests rather: more sensible weekly volume can promote muscle growth, but with diminishing returns. How many sets you can productively absorb depends on exercise selection, proximity to failure, training status and recovery.
PHUL lands in a moderate to higher range for many muscle groups. PHAT can sit considerably above that — especially for back, shoulders and arms. Which is exactly why Norton’s advice to shorten the example program if needed makes sense.
Compared with nSuns, the fatigue arises differently: less through very many percentage-based main sets, more through the sum of compounds and bodybuilding work. Against StrongLifts, the upper-body and isolation volume is substantially larger.
Frequency: 2×/week — optimal
Twice per week is often very good in practice, but “optimal” is scientifically too strong a word.
An older meta-analysis argued for advantages over once per week. Later analyses with volume-equated groups found no clear hypertrophy advantage for higher frequencies. The large meta-regression by Pelland et al. (2026) likewise concludes that the independent frequency effect on muscle growth is compatible with a negligible effect.
The practical advantage of PHUL and PHAT remains all the same: two exposures per muscle group make it easier to distribute weekly volume and keep the quality of individual sets high.
DUP: scientifically grounded
Periodization makes sense for strength development, but the claim has to be separated cleanly.
In volume-equated training, periodised programs hold a small advantage over non-periodised ones for 1RM. Undulating models can also have advantages over linear periodization for maximal strength, especially in trained people. For hypertrophy, by contrast, linear and undulating periodization are comparable on average.
That does not make alternating heavy and moderate work useless. It only means the value lies mainly in organising different training goals, not in a guaranteed hypertrophy bonus.
What is missing
- PHUL has no precise built-in load progression. The original prescribes sets and rep ranges, but no complete algorithm for every exercise.
- PHUL has no fixed programmed deload. You have to manage load and recovery yourself.
- PHAT is less rigid than tables suggest. Norton recommends rotating the power movements and a deload roughly every 6–12 weeks, but does not prescribe a linear progression formula like a classic LP program.
- Autoregulation is only indirectly included. Both programs recommend not taking most sets to absolute failure, but they do not work with a systematic RPE/RIR scheme like modern autoregulated plans.
Compared with 5/3/1, what is missing above all is a clear long-term logic for Training Max, cycles and load management.
Who are PHUL/PHAT for?
The cleanest framing is not a number of months of training experience but what you already own and can recover from.
Ideal for:
- Lifters with confident basic technique who want to combine heavy compounds with hypertrophy work
- Four days per week available for PHUL, or five days for PHAT
- People who are not maximising a single performance number but pursuing strength and muscle growth in parallel
- Lifters for whom a 6-day PPL demands too much gym presence
Not ideal for:
- Complete beginners, who have fewer decisions to make on a simpler progression system — GZCLP or Greyskull, for instance
- Only three training days per week — full-body plans or 5/3/1 usually fit that more naturally
- Lifters with a very tight recovery budget — PHAT in particular, with five sessions and a lot of assistance work, can be unnecessarily hard to recover from
A pure strength focus is not a prohibition on PHUL or PHAT. But if your only goal is maximum performance in specific competition lifts, a program built more tightly around those lifts is usually the more direct route.
Comparison with alternatives

The table is rough orientation, not a ranking. PPL can contain heavy and light days too, and 5/3/1 can be programmed very hypertrophy-oriented with supplemental work. What decides it is the specific template, not just the name of the split.
PHUL in hitPR
PHUL gives you a strong framework but leaves the specific progression relatively open. In the hitPR PHUL plan, that gap is closed with double progression: on both power and hypertrophy exercises you first progress within the prescribed rep range before weight is added.
That is deliberately a hitPR implementation, not a claim that Campbell prescribed exactly the same progression rule. It preserves the character of the program while giving every exercise a clear next action.
When four days no longer offer enough training room, the same underlying idea with more weekly volume is available as Power & Hypertrophy Advanced. More days are not automatically better — they mainly create more room to distribute the volume.
Conclusion
PHUL and PHAT solve the same basic problem in different ways: they do not want to banish strength work and hypertrophy training into separate months but to combine them within the same week.
PHUL does this relatively compactly across four days. PHAT extends the idea with a fifth training day, more bodybuilding volume and speed work.
The research supports above all the organisational core: different load ranges can be combined sensibly, periodised models work well for strength, and higher weekly volume can promote muscle growth. What it does not support are the usual absolute claims: DUP does not broadly double strength gains, 2× per week is not automatically hypertrophy-optimal, and 10–20 sets are no universal target zone.
If you keep those limits in mind, both programs remain good examples of how strength and muscle growth can fit together in a weekly plan.
