GZCLP Explained: Structure, Progression, and Getting Started

GZCLP does not simply add weight until a set fails and a deload follows. The program changes the task first: five sets of three become six sets of two, then ten singles. Only after that does the weight get reset.

This staged system is the core of GZCL Linear Progression, Cody Lefever’s beginner version of the GZCL method. To run the plan you need four things: the workout rotation, the jobs of T1 through T3, what the plus sign means, and the rules that apply after a missed session.

GZCLP in two minutes

The original consists of four full-body sessions:

On three training days per week the sequence simply continues: A1, B1, A2 in week one; B2, A1, B1 in week two. That way every main lift shows up once as a heavy T1 and once as a moderate T2 within any four sessions.

The plus sign means: only the last set is an AMRAP, a set taken for as many technically clean reps as you have that day. Lefever recommends leaving one to two reps in the tank. On T1, the AMRAP stops at ten reps at the latest.

Why the same lift gets two different jobs

GZCLP splits the four main lifts across two loading ranges:

  • T1 measures and builds strength. The weight is relatively heavy, the sets are short, and the final set reports back on performance through its extra reps.
  • T2 accumulates practice volume. Three longer sets of the same basic movement give you more reps for technique and work capacity without creating a second heavy T1 block.
  • T3 adds pulling volume. Lat pulldowns and rows fill a movement direction that never appears as a lift of its own in the squat, bench press, deadlift and overhead press.

The tiers are therefore not a ranking of better and worse exercises. They describe what a lift is doing in that particular session. Bench press is a moderate T2 lift in A1 and the heavy T1 lift in A2.

How to pick your starting weights

The original rule: Lefever allows you to start with an empty bar or with the last working weight from a previous linear program. GZCLP prescribes no fixed percentage. He does point out that the added volume may require a noticeable cut compared to a leaner program you were running before.

The practical recommendation: For each lift, pick a weight that keeps every base set technically stable and leaves visible reserve in the final set. The first session should produce a baseline, not a stress test.

An example for squats at 60 kg:

You collected 18 clean reps and cleared the base volume of 15 comfortably. That argues for a small weight increase at your next heavy squat session. It is not an instruction to make day one deliberately harder.

Lefever names 2.5 to 4.5 kg per successful T1 session as the ceiling. In gyms with metric plates, 2.5 kg for bench and overhead press and 2.5 to 5 kg for squat and deadlift are the common steps. The 5 kg figure is a practical rounding of the original 10 lb and sits marginally above Lefever’s 4.5 kg limit. Where the jumps get too coarse on a given lift, smaller plates are the cleaner fix.

T1 progression: base volume is what counts

The most common misreading concerns when the rep scheme changes. It is not a weak AMRAP on its own that decides — it is the total of the prescribed reps.

Say you squat 90 kg for 3, 3, 3, 3 and 2 reps. That is 14 instead of the required 15. You end the last set before technique falls apart and use 90 kg again at your next T1 squat session — this time for 6×2+.

If instead you hit 3, 3, 3, 3 and 3, the base volume is met. The fact that no fourth rep appeared in the last set does not make the session a miss. The weight is allowed to go up next time.

After a missed 10×1+, the original prescribes no blanket percentage deload. You rest two to three days, test a new 5RM, and start the next 5×3+ run at 85 % of that new 5RM.

T2 progression: fewer reps, then a fresh run

T2 has no AMRAP in the original. All three sets use the same weight and the same rep count.

Once the 3×6 stage ends, a new 3×10 run begins at a slightly higher starting weight than the previous 3×10 run. Lefever caps that jump at 9 kg. This is not a jump from your last heavy 3×6 weight straight into 3×10; what gets compared is the entry point of the new chain against the entry point of the old one.

A worked example:

  • the first 3×10 run starts at 40 kg
  • the working weight climbs step by step through 3×10, 3×8 and 3×6
  • the next 3×10 run starts at, say, 45 kg

The practical consequence: record not only your current T2 weight but also the starting weight of each new chain.

T3 progression: add weight at 25 reps

The original T3 lifts run at 3×15+, so the final set is an AMRAP. Only once that last set reaches 25 clean reps does the weight go up. The jump should stay small, because light accessory work usually offers less room for large load increases.

The original prescribes one T3 lift per session. Additional exercises are a later expansion, not a prerequisite for GZCLP. Selection, alternatives without a cable stack, and Lefever’s gradual build-up are covered in detail in the T3 article.

Rest periods and how a session runs

Lefever gives the following guidance for the GZCL method:

The original comes to eleven working sets per session: five T1, three T2 and three T3. Warm-up sets come on top. No blanket session duration can honestly be derived from that, because warm-ups, equipment changes and actual rest periods vary widely.

So when performance drops off unusually fast, the first practical check is not automatically a change of program. Measure whether your planned four minutes of T1 rest have quietly become two.

Four mistakes that change the progression

Reading the plus sign as an obligation to fail

In GZCLP, AMRAP does not mean forcing every final rep until technique collapses. The original recommendation is one to two reps in reserve. That keeps the set informative without loading the following exercises more than necessary.

Changing the scheme despite meeting base volume

A T1 AMRAP with exactly three reps can still be a successful 5×3+ day. As long as the 15 clean reps are there in total, you stay on the first stage and the weight goes up.

Starting too heavy

If you are already fighting for every base set in week one, what you are mainly testing is your starting weight. A conservative entry buys you several successful repetitions of the same movement and lets linear progression do its work.

Adding several T3 lifts immediately

The template starts with one T3 per session. Lefever describes additional volume only after recovery is stable and two to three progression cycles have been completed. A larger plan can make sense, but at that point it is an adaptation and no longer the unmodified template.

Who GZCLP suits

GZCLP fits if you can perform the squat, bench press, deadlift and overhead press with reasonable technical confidence and your weights can still climb regularly from session to session. “Beginner” here describes the type of progression more than a fixed number of months in training.

It fits less well if you do not yet own the four main lifts, can only train twice a week, or your progress already demands planning across several weeks rather than across single sessions.

What the hitPR plan changes vs the original

The GZCLP plan in hitPR maps the T1 and T2 scheme chains automatically and offers variants with three or four days, with or without a cable stack.

Two hitPR adaptations matter:

  • Once the T1 chain ends, hitPR applies a fixed 15 % cut instead of scheduling a new 5RM test.
  • The optional four-day variants place all four workouts in one calendar week instead of rotating them continuously across three weekly sessions as in the original.

Every session now contains exactly one T3, matching the base template. With the preselected three-day variant, the training sequence therefore follows the original rhythm; the fixed 15 % reset remains a practical product decision in place of Lefever’s fresh 5RM test.

Conclusion

GZCLP is not a complicated program once the decision rules are clear: each main lift alternates between heavy T1 and moderate T2 work, the final T1 set reports back, and a missed base volume changes the rep scheme first rather than the weight.

The point is not to squeeze every AMRAP for everything it has. It is to accumulate clean base reps across many sessions, and to move to the next stage only when that base volume genuinely stops happening.
