RPE vs. Percentages: Which Is Better for Strength Training?

RPE or percentages? This debate has been going on for years — and both sides have valid arguments. Instead of telling you which system is “better,” I’ll explain what each can do, where they fall short, and when you should use which.

Percentage-Based Training: The Classic Method

In percentage-based training, you plan your weights as a fraction of your 1RM (One Rep Max). Jim Wendler’s 5/3/1 is the most well-known example:

  • Week 1: 65%, 75%, 85% × AMRAP
  • Week 2: 70%, 80%, 90% × AMRAP
  • Week 3: 75%, 85%, 95% × AMRAP

The strength of this system: it’s crystal clear. You know exactly what goes on the bar before you even set foot in the gym. No guessing, no interpreting. You follow the plan.

Where Percentages Fall Short

Your 1RM fluctuates. Daily. Actual performance can swing by 5–10% — depending on sleep, stress, nutrition, and recovery.

What that means: If your planned 1RM is 100 kg, on a bad day you might only be good for 90–95 kg. Then “85%” is suddenly 94% of your actual daily capacity. That’s a completely different stimulus.

The problem gets worse the more advanced you are. Beginners on linear progression (who are constantly increasing their 1RM anyway) benefit a lot from percentages. Advanced lifters working at the edge need more flexibility.

RPE: Training by Feel — But Systematically

RPE stands for Rate of Perceived Exertion — how hard a set feels on a scale of 1–10. In strength training, the modified scale by Mike Tuchscherer is most commonly used:

RIR (Reps in Reserve) is the inverse: RPE 8 = 2 RIR.

Does RPE Work Just as Well?

Short answer: Yes. The available evidence suggests no meaningful difference in strength or hypertrophy gains between RPE-based and percentage-based training — provided volume and intensity are comparable.

Bottom line: Both systems deliver results — if you apply them consistently and stay honest with yourself.

Where RPE Falls Short

  1. It requires experience. Beginners are bad at estimating RPE. Those with less than a year of training often miss by 1–2 points. A beginner who says “that was RPE 8” often did RPE 6 or RPE 10.

  2. Ego-RPE is real. Everyone knows it: you say “RPE 8” but it was really RPE 9.5. Self-deception is the biggest enemy of RPE-based training.

  3. Muscle-group dependent. RPE on squats is easier to judge than on bicep curls. Compound exercises with a clear “failure signal” (the bar doesn’t come up) work better with RPE than isolation exercises.

The Hybrid Approach: Best of Both Worlds

Most successful powerlifters and coaches today use a combination:

Percentages as the base, RPE as the regulator.

Example for a squat day:

  • Sets 1–3: 3×5 @ 80% of TM (fixed prescription)
  • Set 4: 1× AMRAP @ 80% (feedback for progression)
  • RPE cap: If set 3 feels like RPE 9.5+ → hold weight for next week

This approach gives you:

  • Structure through fixed percentage prescriptions
  • Flexibility through RPE as a safety net
  • Data through AMRAP sets for progression decisions

When to Use What

Use percentages when:

  • You have less than 1 year of training experience
  • You’re running a structured program like 5/3/1
  • You need clear, non-negotiable prescriptions
  • You tend to sandbag in training (“I don’t feel like it today”)

Use RPE when:

  • You have 2+ years of training experience
  • You’re honest with yourself
  • Your daily life fluctuates a lot (stress, sleep, travel)
  • You want to avoid overreaching

Use both when:

  • You want the best of both systems
  • You include AMRAP sets in your program
  • You have an app that supports both

Combining Percentages and RPE in Practice

The plans in hitPR run percentage-based on a Training Max — you see the TM percentage and calculated weight right in the workout. Additionally, you can optionally log RPE or RIR on every set.

Progression is driven by the plans’ built-in rules (AMRAP result, double progression, scheme changes) — not by RPE. But if you log RPE alongside your sets, you can see over time whether the same weights feel easier or harder. That’s not a steering mechanism — it’s context for your own judgment.

Bottom Line

RPE and percentages aren’t opposites — they’re tools. The right tool depends on your experience, your goals, and your honesty with yourself.

For most advanced lifters, the combination of both is the strongest approach. Percentages give you structure, RPE gives you flexibility, and a good tracking system connects both into a whole.

Both systems work. The difference isn’t in the system — it’s in the consistency with which you apply it.
