How to Measure Training Progress: 5 Methods

“Am I making progress?” The question comes up after a few weeks of training, almost every time. The problem: most lifters use the wrong metrics. The scale alone says little, and the mirror lies depending on lighting and how your day is going.

Here are 5 methods that actually work — and a clear warning about what doesn’t.

Method 1: Track PRs

A personal record (PR) is the most obvious progress indicator. But a PR isn’t just “more weight than last time.” hitPR detects 4 PR types automatically:

Rep Max: Best weight at a given rep count. 80 kg for 8 reps last week, 82.5 kg for 8 reps this week — new 8RM PR. Tracked separately for each rep count.

Max Reps: Highest rep count (relevant for bodyweight exercises: 12 instead of 10 chin-ups).

Best Time: Longest duration (relevant for planks, hangs, and time-based exercises).

Max Distance: Furthest distance (relevant for rucking, running, and distance exercises).

Why this matters: If you only look at the weight on the bar, you miss most of your progress. More reps at the same weight IS progress — and the app recognizes it as a PR.

Method 2: Muscle Load Per Week

How many working sets does each muscle group get per week? That’s the strongest driver of muscle growth — assuming the sets are effective (close enough to failure, 1-35 reps).

What to track:

  • Working sets per muscle group per week (not total volume as in sets × reps × weight)
  • Each exercise counts toward the muscles it loads — primary muscles fully, secondary at half
  • Trend over 4-8 weeks: if the load increases, you’re heading the right direction

Example: Week 1: Chest 12 working sets. Week 4: 16 sets. Week 8: 18 sets. Systematic progression — one of the most reliable growth indicators. 10-20 sets per week depending on muscle group is the target range.

Method 3: Bodyweight-to-Strength Ratio

Your absolute 1RM says little without context. 100 kg bench press at 70 kg bodyweight is more impressive than 100 kg at 110 kg. The ratio (1RM ÷ bodyweight) filters out weight fluctuations and shows real strength gain.

Method 4: Body Data — Photos, Weight, Circumferences

The mirror shows you the same thing every day — gradual changes (0.5% muscle gain per month) are invisible to the human eye in daily comparisons.

Photos

Photos every 4 weeks under the same conditions (lighting, angle, morning fasted) show you what the mirror doesn’t. Front, side, back — and then don’t look at them for 3 months. The difference will surprise you.

Weight and Body Fat Percentage

Bodyweight alone says little (see “What Does NOT Work” below). But weight plus body fat percentage paints the full picture: is weight going up while BF% stays the same or drops? Then you’re building muscle. Both going up? Then it’s probably fat.

Circumferences

Method 5: RPE at the Same Weight

The most subtle method — and one of the most meaningful. If 4 weeks ago you did 80 kg bench press for 8 reps at RPE 9, and today 80 kg for 8 reps at RPE 7, you’ve gotten stronger. Weight and reps are the same — but it feels easier.

RPE trend at the same load indicates strength gain before the PR comes. It’s the leading indicator.

What Does NOT Work

Scale Only

You can gain 2 kg and it could be 1.5 kg water and 0.5 kg fat. Or 0.5 kg muscle and 1.5 kg water. The scale doesn’t differentiate. Bodyweight is useful as context — but not as a sole progress metric.

Mirror Only

The mirror shows you how you look today — not how you’ve changed. That’s why: photos under the same conditions, not the daily glance in the bathroom.

Soreness as an Indicator

Soreness shows you did something new — not that you trained effectively. Advanced lifters get less sore with equal training quality. No soreness ≠ no progress.

Bottom Line

Measuring progress means: use more than one metric. PRs show strength, muscle load per week shows training management, RPE trends show adaptation, body data shows the change over months. Together they paint a complete picture — the scale alone doesn’t.
